Pizza Burrito / Stromboli / Muffins
One filling. Three shapes. Zero regrets.

Shape-Shifter Lore
Pizza is one of the greatest foods ever invented. The problem is that two slices run 500β600 calories, load you up on refined carbs, and leave your protein count lagging behind. This is the fix, and it doesn't feel like a compromise: take everything you love about pizza β the sauce, the cheese, the pepperoni β and rebuild it on a high-fiber, low-carb tortilla instead of dough. Then pick your shape. Roll it tight for a burrito, fold it for a stromboli, muffin-tin it for meal-prep poppers. Same filling, three costumes. Choose your fighter.
Portion Matrix (Cooked, One Full Roll = 8.8 oz)
Pizza Burrito / Stromboli / Muffins
14g (7g net) β total for the trackers, net for the low-carbers.
Tap a portion size. Watch the numbers move. Thatβs the whole book.
Tortilla swing: the 6" saves ~50 cal against the 10", with slightly less fiber β’ White Pizza variation: ~300β390 cal, ~28β32g protein depending on tortilla size
Macros: USDA FoodData Central + category standards (tortilla, fat-free mozzarella) β’ cooked weights β’ standard tortilla and sausage brand may vary the numbers slightly β nothing to stress over.
The Numbers Up Front
Total Cooked Yield: 1 full roll β 8.8 oz / 250 g
Default Portion: 1 full roll (build it burrito, stromboli, or muffin-style β same fill, same math)
π Tortilla size is your calorie dial. The small (6") keeps the whole thing under ~330 calories β ideal for a cutting phase or a lighter day. The large (10") brings it to ~360β390 with more volume and more fiber β better for maintenance or a higher-activity day. Everything else stays identical; the tortilla is the only thing that moves.
βοΈ Trim Trim Trim
The sausage does the heavy lifting here. Chicken Italian sausage vs. pork Italian sausage saves ~35 cal and 8g of fat per 4 oz before anything else changes. Combined with fat-free mozzarella instead of whole-milk, the two swaps together are what make this dish possible. The third lever is the tortilla itself β a high-fiber, low-carb tortilla crisps like fried dough for a fraction of the calories of real crust, and choosing the 6" over the 10" is a clean 50-calorie decision you get to make per meal.
Ingredients
Use-what-youβve-got friendly.
Sorted by dish, with the spices you probably already own kept separate.
The Tortilla β Choose Your Size
- βSmall (6") low-carb/high-fiber tortilla β ~70 cal, ~12g fiber, ~4g net carbs
- βLarge (10") low-carb/high-fiber tortilla β ~120 cal, ~14g fiber, ~6g net carbs
- βAny brand β whatever's cheapest that week
The Filling
- βΒΌ lb / 4 oz cooked chicken Italian sausage, crumbled
- β10 slices turkey pepperoni
- βΒΌ cup fat-free shredded mozzarella
- β2 tbsp pizza sauce or marinara (low-sugar preferred)
Vegetables (optional but recommended)
- βDiced bell peppers (any color) β’ sliced mushrooms β’ diced white or red onion
- βFresh basil leaves
Seasonings & Finish
- βItalian seasoning (oregano, basil, thyme) β’ garlic powder β’ crushed red pepper
- β1 tsp olive oil or non-stick cooking spray (optional, for crisping)
Instructions β same filling, three builds
- 1
π― BURRITO STYLE. Lay the tortilla flat and spread the sauce across the center, leaving a 1-inch border all around. Layer down the center: cheese, then sausage, then pepperoni, then vegetables; season with garlic powder, Italian herbs, and red pepper. Fold in the left and right sides toward the center, then roll up from the bottom, tucking firmly as you go β finish seam-side down. Cook: air fryer (recommended) 375Β°F for 6β8 min until golden and crispy, flipping halfway if you like β’ oven 400Β°F for 10β12 min on a lightly oiled sheet, seam-side down β’ microwave 2β3 min on high (melts and heats through, but won't crisp). Rest 2 minutes, then slice on the diagonal and serve hot.
- 2
π STROMBOLI STYLE. Lay the tortilla flat and spread the sauce over one half only, leaving a small border at the edge. Layer the fillings on the sauced half in the same order, then fold the plain half over to make a half-moon. Press the edges together gently β crimp lightly with a fork for a better seal and a decorative edge. Cook: air fryer (recommended) 375Β°F for 5β7 min until golden and puffed β’ oven 400Β°F for 8β10 min on a lightly oiled sheet. Cool 2 minutes, then slice into wedges.
- 3
π§ MUFFIN CUP STYLE. Preheat the oven to 375Β°F and spray a standard 12-cup muffin tin generously. Cut the tortilla into quarters, or punch out 4β5" circles with a cookie cutter or a glass β one per cup. Press each piece into a cup to form a small bowl; the edges will sit slightly above the rim, which is perfect. Layer in this order: sauce, cheese, sausage, pepperoni, vegetables, herbs. Bake 12β15 min until the tortilla edges are crispy and golden and the cheese is bubbling. Cool 3 minutes in the tin before lifting out with a spoon. Makes 3β4 cups per full tortilla β use a large 10" tortilla cut into quarters to maximize yield.
π§ Why This Works
Chicken sausage brings the fennel-and-garlic punch of Italian sausage without the pork fat load. A low-carb tortilla crisps up in a dry pan or air fryer almost like fried dough, so the "crust" experience survives the swap β and because it's high-fiber, the net carbs land far below what the total suggests. Each serving delivers roughly 1g of protein per 10β12 calories, which is outstanding protein density for any physique or performance goal.
Five things that make the difference:
- βShred your own mozzarella if you can. Pre-shredded cheese carries anti-caking agents that make it less melty β freshly shredded goes further, so a small amount does more.
- βThe air fryer is the gold standard here. It delivers a crispiness the oven can't quite match. The oven is a strong second. The microwave works in a pinch but won't crisp the exterior.
- βDon't overfill. The most common mistake β too much filling makes rolling or sealing difficult and tears the tortilla. Keep the layers thin and even.
- βSeam side down. For burritos and strombolis, always start cooking seam-side down so it seals itself before you flip.
- βFresh veggies give the best texture, but well-drained canned or thawed frozen work fine β good for meal prep days.
πΆοΈ Flavor Boosters
Crushed red pepper β’ extra garlic powder β’ a Cajun twist (smoked paprika + cayenne in the fill) β’ hot honey drizzle after baking β’ fresh basil torn over the top
Six ways to spin it. Once you've got the base down, the tortilla is your canvas:
- βπ€ White Pizza Style β Swap the sausage for 2 oz low-fat or fat-free ricotta, keep 2 oz of turkey pepperoni (or cooked chicken breast strips), and use part-skim mozzarella. Creamy instead of savory-meaty β a genuinely different craving from the same three shapes. (~300β390 cal, ~28β32g protein depending on tortilla size.)
- βπ BBQ Chicken β Low-sugar BBQ sauce instead of marinara, cooked shredded chicken breast instead of pepperoni. Add a few rings of red onion and a sprinkle of cheddar instead of mozzarella. Smoky, tangy, equally macro-friendly.
- βπ₯¦ Veggie-Only β Skip the meat and pile on baby spinach, drained marinated artichoke hearts, roasted garlic, and sun-dried tomatoes with extra ricotta. Finish with a drizzle of balsamic glaze. Lower calorie, still real protein from the dairy.
- βπ³ Breakfast β Salsa instead of marinara, cooked turkey breakfast sausage crumbles instead of pepperoni, and 2β3 scrambled egg whites in place of some of the cheese. Works beautifully as a morning muffin cup or an on-the-go burrito.
- βπ₯ Supreme β Sliced black olives, pickled jalapeΓ±o rings, turkey sausage crumbles alongside the pepperoni, and a pinch of fennel seed. The pizza-party version β a weekend treat that still hits your macros.
- βπ¨ Dessert β A thin layer of Nutella, thin banana slices, a touch of honey, folded stromboli-style and air fried until lightly crisped. Dust with cinnamon. Note: this one changes the macros significantly β treat it as an occasional indulgence, not the lo-cal version.
π Use What Youβve Got
- βNo chicken sausage? Ground turkey + 1 tsp fennel seed + 1 tsp Italian seasoning mimics it closely
- βNo turkey pepperoni? Skip it (β60 cal) or sub diced ham
- βRegular tortilla instead of low-carb? Calories and carbs tick up β nothing to freak out about, just know you're trading some of the macro headroom
- βWant it creamy instead of meaty? Ricotta in place of the sausage β the White Pizza spin above
- βWant it vegetarian-leaning? Swap sausage for extra mushrooms + a plant-based crumble
- βCanned or frozen veg (well drained) work fine β fresh just has better texture
π¦ Meal Prep Notes
These are meal prep champions. Make a batch of 4β6 on Sunday β 20β25 minutes of work β and you have grab-and-go high-protein lunches for the week. Mix the formats (a couple of burritos, a stromboli, a tin of muffin cups) so it doesn't get boring. The flavors deepen overnight as the sauce soaks slightly into the tortilla, so day two often beats day one.
- βRefrigerator: airtight container, keeps 4 days
- βReheating: air fryer 350Β°F for 3β4 min restores the crisp almost perfectly β’ oven 375Β°F for 6β8 min also works β’ skip the microwave if crispiness matters
- βAssemble-ahead: fully assemble burritos or strombolis, wrap individually, refrigerate uncooked up to 24 hours. The sauce softens the tortilla over time, so cook within 12 hours for maximum crisp. Muffin cups can be assembled in the tin, covered, and refrigerated up to 24 hours β bake fresh and they come out even crispier
- βFreezer: cooked burritos and strombolis freeze extremely well β wrap individually in foil, then into a zip-top bag, up to 2 months. From frozen: air fry 350Β°F for 10β12 min, or oven 375Β°F for 15β18 min. No need to thaw
Pair with a simple green salad or a side of steamed broccoli for a complete, nutrient-dense meal.
